Training for the Pumpkin Spice 5K: Your 4-Week Plan to Run, Sip & Celebrate Fall

Pumpkin spice season is here — and that means it’s almost time to lace up for one of the sweetest races of the year! Whether you’re a first-time 5K-er or returning to chase a personal best, the next four weeks are your chance to blend crisp fall mornings, golden leaves, and good vibes into your training.

So grab your favorite latte, pull on those cozy socks, and let’s talk about how to make these next four weeks fun, focused, and totally fall-worthy.


🍁 Week 1: Fall Into the Routine

The first step to any successful race? Consistency. This week, focus on building a routine that fits your schedule — not the other way around.

Plan:

  • 3 runs this week — 2 short (20–30 min) easy runs and 1 longer run (40–45 min walk/run if needed).
  • Add in one cross-training day (yoga, cycling, or a Peloton ride) and one full rest day.

Mindset:
You’re not chasing speed yet — you’re building rhythm. The more often you lace up, the easier it becomes to show up. And yes, you can totally reward yourself afterward with a PSL or a cinnamon roll.

🥧 Week 2: Spice Up Your Strength

This week, it’s time to add a sprinkle of strength training — because strong runners are happy runners.

Plan:

  • Stick with 3–4 runs (2 short, 1 long, 1 optional recovery jog).
  • Add two 20–30 minute strength sessions focusing on core, hips, and glutes.
  • Keep your long run around 45–50 minutes.

Pro Tip:
Fall weather = perfect for hill repeats. Try adding a few short hills into your midweek run to boost endurance. Run the hill up at moderate effort, then walk or jog down to recover.

Mindset:
Think of strength as your secret ingredient — it keeps you upright, balanced, and injury-free. Plus, you’ll feel extra confident striding through that finish line in your cutest fall gear.


🍂 Week 3: Turn Up the Tempo

Leaves are changing, your confidence is building, and now it’s time to spice up your pace.

Plan:

  • Add one “tempo run” this week: warm up for 10 minutes, run at a comfortably hard pace (you can talk, but not easily) for 10–15 minutes, then cool down.
  • One long run (45–55 minutes).
  • Two easy runs or cross-training days.

Mindset:
This is where your training starts to feel strong. You’ll notice your legs recovering faster and your breathing feeling smoother. Don’t forget to practice your race-morning routine — when you’ll eat, drink, and warm up.


🦃 Week 4: Taper, Thank, and Trot

It’s race week — time to let your body rest, recover, and get excited!

Plan:

  • 2–3 short runs this week (20–25 minutes easy pace).
  • Keep your legs loose — this isn’t the time to push.
  • Hydrate, sleep well, and visualize your run.

Race Day Tip:
On race morning, start slow and finish strong. Take in the sights, smell that pumpkin spice air, and enjoy every cheerful cheer station.

Then celebrate with pancakes, cider, or whatever your post-race treat of choice may be. You earned it! 🥞✨
